Dynamic Stretching Warm-up For Cyclists: A Smarter Warm-Up for Performance and Injury Prevention

If you’re a cyclist, runner, or recreational athlete in Toronto, chances are you’ve been told at some point to “stretch more.” But modern sports science has changed the conversation substantially. Even with the best bike fit in Toronto, a dynamic stretching warm-up for cyclists is still key for injury prevention.

The research no longer supports long static stretching routines before performance for most athletes. Instead, evidence increasingly supports dynamic stretching and movement-based warm-ups to prepare the body for sport.

This routine is designed to:

  • Improve movement quality
  • Increase blood flow and tissue temperature
  • Reduce stiffness
  • Prepare the nervous system for activity
  • Improve comfort on the bike or during running
  • Transition your body from “desk posture” into athletic movement

Unlike aggressive static stretching, this routine emphasises controlled motion and gradual loading.


What Is Dynamic Stretching?

Dynamic stretching involves actively moving joints and muscles through controlled ranges of motion rather than holding long passive stretches.¹

Examples include:

  • Leg swings
  • Walking lunges
  • Hip openers
  • Controlled spinal rotation
  • Dynamic hamstring mobility drills
  • Mobility-based squats

The goal is not simply “flexibility.” The goal is preparation.

For cyclists especially, this distinction matters.

Many cyclists are not truly “tight” in the traditional sense. Instead, they often develop:

  • Reduced movement variability
  • Poor hip dissociation
  • Stiffness from prolonged seated posture
  • Protective muscular tone
  • Reduced tolerance to certain movement patterns

Trying to aggressively stretch these tissues before performance may not actually solve the core problem.


Dynamic Stretching vs Static Stretching: What Does the Research Say?

The modern evidence is fairly consistent.

  • Improve jump performance
  • Improve power production
  • Improve movement readiness
  • Increase muscle temperature

For endurance athletes like cyclists and runners, dynamic routines also appear to improve perceived readiness and movement quality without the temporary reductions in force production associated with prolonged static stretching.²

Static Stretching Before Exercise

Long-duration static stretching immediately before explosive or high-output exercise has repeatedly been shown to potentially reduce:

  • Maximal strength
  • Power
  • Sprint performance
  • Reactive performance⁴˒⁵

This effect is usually modest, but it is consistent enough that most modern sports performance professionals no longer recommend prolonged static stretching immediately before training or competition.

That does not mean static stretching is “bad.”

It simply means timing matters.


When Should You Use Static Stretching?

Static stretching may still be useful:

  • After training
  • During separate mobility sessions
  • For athletes with genuine mobility restrictions
  • For relaxation or downregulation
  • In rehabilitation settings
  • For improving tolerance to certain positions over time⁶

But static stretching is often overprescribed to cyclists.

In many cases, athletes feel “tight” because:

  • they are sensitized,
  • fatigued,
  • overloaded,
  • weak in certain ranges,
  • or spending too much time in one posture.

That is very different from true tissue shortness.

This is one reason why many athletes feel temporarily better after stretching but see little long-term change.


Why Cyclists in Toronto Benefit from Dynamic Warm-Ups

Toronto cyclists deal with a unique combination of factors:

One of the biggest mistakes I see is treating mobility as purely a flexibility problem.

  • or compensation-driven.

This is why I focus less on “forcing mobility” and more on:

  • movement quality,
  • load tolerance,
  • coordination,
  • and addressing the core problem instead of just chasing symptoms.

A good warm-up should make you feel:

  • more fluid,
  • more coordinated,
  • and more prepared to move.

Not overstretched or unstable.

How do I measure my bike fit?

The most important bike fit measurements include saddle height, saddle setback, saddle angle, saddle-to-hood reach, saddle-to-handlebar drop, hood angle, handlebar width, handlebar reach, and crank length. Recording these measurements consistently makes it much easier to recreate your ideal riding position.

What is the most important bike fit measurement?

There isn’t a single measurement that determines a proper bike fit. However, one of the most useful measurements for reproducing your position is the distance from the nose (tip) of the saddle to the rear of the brake hood. This measurement is often more valuable than stem length because it reflects your actual riding reach.

How do I measure saddle height?

Measure from the centre of the bottom bracket to a consistent point on the saddle. If your saddle has a centre reference line, use it. If it doesn’t, measure to the middle of the saddle and use that same point every time.

Should I measure to the front or back of the brake hood?

For consistency, I recommend measuring from the nose (tip) of the saddle to the rear (start) of the brake hood. This provides a repeatable reference point that is easy to duplicate on another bike.

Can I copy my bike fit to a new bike?

Yes. If you’ve recorded your bike fit measurements accurately—including saddle height, setback, reach, handlebar drop, and cockpit dimensions—you can closely recreate your riding position on another bike. Differences in frame geometry or component selection may still require minor adjustments.

What tools do I need to measure my bike fit?

A measuring tape, digital angle gauge, clipboard or straight edge, laser level (or plumb bob), and a long ruler or XY measuring tool will allow you to record nearly every professional bike fit measurement.

What is an XY bike fitting tool?

An XY measuring tool records the horizontal (X) and vertical (Y) coordinates of your handlebars relative to the bottom bracket. It’s one of the quickest ways to duplicate a professional bike fit, but similar measurements can also be obtained with a measuring tape and laser level.

How accurate do my measurements need to be?

Aim for measurements within 1–2 mm for linear dimensions and 0.5° for angles. Small errors can add up, especially when transferring a fit to another bike or changing multiple components.

Can I measure my bike fit myself?

Yes. This guide will help you record your current position accurately. However, recording a bike fit is different from determining the correct bike fit. If you’re experiencing discomfort or want to improve performance, a professional bike fit is recommended.

How often should I remeasure my bike?

It’s a good idea to record your measurements whenever you:

  • Buy a new bike
  • Replace a saddle
  • Install a new stem or handlebars
  • Travel with your bike
  • Have a professional bike fit
  • Make significant position changes
